Ankle Recovery Plan (Posterior Tibial Tendon, Overpronation)
Primary goals: reduce swelling, rebuild stability, prevent inward rolling
✅ Daily (5–10 min total):
1. Ankle Activator (morning or midday)

Sit on a chair, feet flat

Slowly raise your toes while keeping heels down (10x)

Then do heel raises (10x, hold 2 seconds at top)

Then do “foot doming”: press the base of the big toe into the floor without curling toes (10x)
2. Arch + Tendon Strength (3–4x/week)

Use a resistance band to press the foot outward (eversion)
-
Do 2 sets of 10 reps each side (can do seated)
-
You can also stand on one foot and try to hold balance for 10–20 seconds — near a wall or table
3. Walk Plan (every other day at first)

Start with your usual 20 mins

Add 1–2 minutes every 2 walks, only if no increase in pain or swelling

Use your most supportive shoes or orthotics
-
Consider a soft ankle brace or compression sock if it helps
Rest tip: Avoid barefoot walking — wear structured slippers or house shoes
🦵 Right Leg Relief Plan (TFL / ITB / Hip Tendon)
Primary goals: reduce tension, improve hip balance, avoid flare-ups from overuse
✅ Daily:
1. Gentle Stretching (1–2x/day, esp. evening)

Standing or lying figure-4 stretch (30 sec each side)

Seated glute stretch (ankle over opposite knee while sitting, lean forward gently)

Side bend stretch standing or lying (for outer hip)
2. Warm Bath + Massage (3–4x/week)

Use your old strategy: warm bath + gentle massage to outer hip, thigh, glute
-
Add deep breathing to encourage full-body relaxation
3. Movement Snack (daily or alternate days)
-
Mini strengthening for the glute med: lie on non-painful side and lift top leg slowly, toes slightly down
-
Just 10–15 slow reps to gently strengthen without flaring
⚠️ Avoid:

Hard chairs → use cushions or wedges
-
Foam rolling for now (too irritating)
-
Overstretching if already flared — gentle is better
