Ich habe weniger Hunger wenn ich nur halb so viel Gemüse esse

also 800 - 1000 g statt 1600 - 2000 g

1. Joghurt statt Quark. Gar keinen Quark mehr nur noch Joghurt

2. viel weniger Gemüse. Nur noch 800 g - 1000 g pro Tag statt vorher 1500 - 2000

How Protein & Fat Trigger Satiety Hormones (CCK & PYY)

How Protein & Fat Trigger Satiety Hormones (CCK & PYY)

When you eat protein and fat, your digestive system releases key satiety hormones that reduce hunger and slow digestion. Here’s how:

1. Cholecystokinin (CCK) – The “Fullness” Hormone

What it does:

  • Slows down stomach emptying → Keeps food in the stomach longer, so you stay full.
  • Stimulates bile & digestive enzymes → Helps break down fat & protein for absorption.
  • Signals to the brain (via the vagus nerve) → Tells you you’re satisfied.

When is it released?

  • When you eat fat & protein, CCK is released by the small intestine (duodenum) within minutes.
  • The higher the fat/protein content, the more CCK is released.
  • Raw vegetables & carbs alone don’t trigger much CCK, which is why they don’t keep you full as long.

Practical example:

  • Eating chicken with olive oil triggers high CCK release = Long-lasting satiety.
  • Eating a big raw veggie salad with no protein or fat triggers low CCK release = Short-term fullness, but hunger returns quickly.

2. Peptide YY (PYY) – The “Stop Eating” Hormone

What it does:

  • Suppresses appetite by slowing digestion and reducing hunger signals.
  • Increases after meals rich in protein & fat (but much less after high-carb meals).
  • Works together with CCK & GLP-1 (another satiety hormone) to extend fullness for hours.

When is it released?

  • Released 1–2 hours after eating, mostly in the lower intestine (ileum & colon).
  • Protein is the strongest PYY trigger, followed by fat.
  • Carbs (especially processed ones) release very little PYY, which is why a meal of just bread or fruit won’t keep you full for long.

Practical example:

  • Eating eggs & Greek yogurt triggers strong PYY release = Full for hours.
  • Eating a banana & toast triggers little PYY release = Hunger returns soon.

Why This Matters for You

Raw vegetables fill your stomach but don’t trigger much CCK or PYY → You feel full temporarily but still hungry.
Low-fat, high-carb meals leave you unsatisfied → You might overeat later.
Protein & fat-rich meals trigger strong satiety signals → Hunger is reduced for hours.

How to Use This for Better Satiety

🔹 Always include protein & fat with meals → Example: Pair raw veggies with salmon or eggs.
🔹 Prioritize slow-digesting fats (like olive oil, nuts, avocado) → They boost CCK.
🔹 Eat whole proteins (chicken, fish, yogurt, eggs) instead of just plant proteins → They trigger more PYY.
🔹 Don’t fear fats → Low-fat diets reduce satiety hormones and may lead to constant hunger.

hungry despite raw veg: Mechanical Stretch vs. Nutrient-Based Satiety

could it be that raw vegetables create a strange uncomfortable feeling in the stomach that the brain might somehow mistake for hunger even though the stomach is not empty but full of raw vegetables

ChatGPT:

Yes, absolutely! Raw vegetables can cause bloating, discomfort, or a sense of "emptiness" in the stomach, even when physically full. This can happen for several reasons:

  1. High Fiber Content – Raw vegetables contain a lot of fiber, which takes time to digest and can create gas or mild irritation in the stomach. This sensation can sometimes be misinterpreted as hunger.

  2. Volume vs. Calories – Raw vegetables take up a lot of space but provide very few calories. Your stomach may feel full, but your body might still signal hunger if it’s not getting enough energy.

  3. Enzymes & Acidity – Some raw vegetables (like cucumbers, tomatoes, and cruciferous veggies) can slightly increase stomach acid or create mild irritation, which can feel like hunger.

  4. Delayed Satiety Signals – The digestive process for raw veggies is slower than for cooked foods, and the brain may take longer to register true satiety, leading to a false sense of hunger.

👉 Potential Solutions:

  • Try eating cooked vegetables instead of raw to see if the sensation changes.
  • Add a small amount of protein or fat to meals with raw veggies to increase satisfaction.
  • Chew slowly and observe whether the sensation passes after 20–30 minutes.

Would you say this feeling happens shortly after eating raw vegetables, or does it build up over time?

Du:
i feel hungry before and while and shortly after and even 20 minutes after eating raw veg
ChatGPT:

That definitely sounds like your body is misinterpreting signals. Since the feeling persists before, during, and after eating raw vegetables, here are a few possible explanations and solutions:

Why This Might Be Happening:

  1. Raw Vegetables Digest Slowly but Don’t Provide Immediate Energy

    • They take up space but don’t deliver quick energy or satiety signals to the brain.
    • Your body may still be waiting for protein, fats, or starches to feel satisfied.
  2. Your Stomach Might Be Reacting to the Fiber & Bulk

    • Some people experience mild irritation from large amounts of raw fiber, which can feel like "emptiness" or "hunger."
    • The mechanical stretch of the stomach from raw veggies is different from the satiety signals triggered by calorie-dense foods.
  3. Blood Sugar & Insulin Response

    • If your meal is mostly raw veggies without enough protein, fat, or slow-digesting carbs, your blood sugar might not stabilize properly.
    • This can lead to persistent "hunger-like" signals, even if your stomach is physically full.

What You Can Try:

Switch to more cooked vegetables – They are easier to digest, cause less bloating, and may eliminate the false hunger signal.
Eat raw vegetables with protein & fat – Try pairing them with eggs, nuts, avocado, cheese, or meat to help with satiety.
Add a small portion of starch – A little bit of potato, rice, or a slice of whole grain bread might help balance out your satiety signals.
Slow down eating & check real hunger – Eat raw veggies more slowly and see if you still feel hungry 30–40 minutes later.

Do you notice the same effect when eating cooked vegetables, or is this only happening with raw ones?

Du:
could you tell me more aboutthis bullet point : The mechanical stretch of the stomach from raw veggies is different from the satiety signals triggered by calorie-dense foods.
ChatGPT:

Yes! This is a fascinating aspect of digestion and satiety. Let’s break it down:

1. Mechanical Stretch vs. Nutrient-Based Satiety

Your body has two main ways to feel full:

Mechanical Stretch (Volume-Based Satiety)

  • Your stomach has stretch receptors that detect physical fullness.
  • Raw vegetables are bulky and full of water and fiber, so they physically fill your stomach without providing much energy.
  • This stretch may temporarily signal to your brain that you’re “full,” but if nutrients (protein, fat, carbs) are missing, your body may keep sending hunger signals.

Nutrient-Based Satiety (Calorie-Dense Satiety)

  • The body doesn’t just rely on stretch; it also looks for calories, macronutrients, and digestion speed.
  • Protein & fat trigger long-term satiety hormones like CCK (cholecystokinin) and PYY, which tell your brain, “I’ve had enough.”
  • Carbs (especially fiber-free, quick-digesting ones) can temporarily reduce hunger by raising blood sugar.

2. Why Raw Vegetables Might Confuse Your Brain

  • Raw veggies create a fast and strong stomach stretch, but they don’t provide quick or dense calories.
  • Your brain expects nutrient absorption after stomach expansion, but with raw veggies, it gets bulk without energy, leading to lingering hunger.
  • This is why you might feel hungry even when your stomach is physically full.

3. How This Affects You in Real Life

If you eat a huge salad or raw veggies alone, you might:
❌ Feel full initially due to stomach stretch
❌ Still feel a deep “hunger” because your body didn’t get protein, fats, or carbs
❌ Experience cravings for more food shortly after

4. Fixing the Problem

Instead of relying on just raw veggies for fullness:
Pair them with protein & fat – A salad with chicken and olive oil will satisfy much longer than plain lettuce.
Cook some of your veggies – Cooking breaks down fiber, making digestion easier and reducing bloating.
Include a small portion of dense foods – Adding nuts, avocado, cheese, or some cooked potatoes can create a lasting feeling of fullness.

Best Protein Sources for Easy Digestion & Constipation Relief

Best Protein Sources for Easy Digestion & Constipation Relief

1️⃣ Fatty Fish (Salmon, Mackerel, Sardines in Water, Trout)
🔹 Why? Omega-3 fats help reduce inflammation in the gut and improve motility. These fish are also rich in vitamin D, which supports digestion.
💡 Best for: Easy digestion, reducing bloating, and helping constipation.
🚀 Try: ~100-150g per day (in 1-2 meals).

2️⃣ Lean White Fish (Cod, Haddock, Tilapia, Sole)
🔹 Why? Super easy to digest, low in fat, and doesn’t cause bloating.
💡 Best for: Light meals when digestion feels sluggish.
🚀 Try: 150-200g per day.

3️⃣ Greek Yogurt (Full-fat or Low-fat, Probiotic-Rich)
🔹 Why? Probiotics help improve gut bacteria, which supports digestion and motility. Full-fat versions are often easier to digest than fat-free.
💡 Best for: Daily use, balancing gut bacteria.
🚀 Try: 150-200g per day.

4️⃣ Soft & Cooked Eggs (Poached, Scrambled, Soft-Boiled)
🔹 Why? Easy on digestion, full of nutrients.
💡 Best for: Gentle protein that won’t irritate digestion.
🚀 Try: 2 eggs per day + egg whites as needed.

5️⃣ Protein Powder (Whey Isolate or Pea Protein)
🔹 Why? Very easy to digest if it’s high-quality and lactose-free.
💡 Best for: A quick protein boost that won’t cause bloating.
🚀 Try: 20-30g per day (mixed with water or almond milk).

⚠️ Protein Sources to Eat Less Often (If Prone to Constipation)

🚫 Lean Chicken & Turkey Breast
🔹 Why? Very dry, low in fat, and no fiber—can slow digestion.
💡 Fix it: Eat with olive oil or avocado for better digestion.

🚫 Low-Fat Quark & Cottage Cheese
🔹 Why? Can be binding (low water, low fat, and contains casein, which slows digestion).
💡 Fix it: Switch to Greek yogurt or add fruit for fiber.

🚫 Egg Whites Alone (Without Yolks)
🔹 Why? They lack fats and can be binding.
💡 Fix it: Eat whole eggs or mix with avocado or olive oil.

🔹 Your Ideal Daily Protein Plan for Easy Digestion & Constipation Relief

Here’s how you could structure 120-130g protein while optimizing digestion:

🍳 BreakfastGreek Yogurt (150g) + 1 Soft-Boiled Egg (28g protein)
🐟 LunchSalmon (120g) + Cooked Veggies (30g protein)
🥤 SnackWhey Isolate Shake (30g protein) + Berries (30g protein)
🐟 DinnerCod (120g) + Mashed Pumpkin/Zucchini (30g protein)

how to fix my constipation and irregualr bowel movements etc.

Step 1: Identify the Possible Causes of Your Digestive Issues

From what you’ve described (bloating, irregularity, pain, constipation despite fiber), these are the most likely culprits:

🔹 1. Too Much Insoluble Fiber, Not Enough Soluble Fiber

  • Problem: Insoluble fiber (from raw veggies, leafy greens, and bran) bulks up stool but doesn’t soften it, which can worsen constipation.
  • Solution: Increase soluble fiber (which softens stool and feeds good gut bacteria).
    • Best foods for soluble fiber:
      ✅ Oats (small portion, soaked)
      ✅ Cooked carrots, zucchini, pumpkin
✅ Chia seeds (soak them in water before eating)
✅ Ground flaxseeds (start with 1 tsp, build up)
✅ Psyllium husk (start with 1/2 tsp daily and increase slowly)

🔹 2. Not Enough Healthy Fats

  • Problem: Low-fat diets slow digestion and reduce bile flow (which is needed to break down food).
  • Solution: Add more healthy fats in controlled amounts:
    • ✅ Avocado (1/4 per meal)
    • ✅ Olive oil (1 tsp per meal)
    • ✅ Nuts & seeds (almonds, walnuts, flax, chia)
    • ✅ Fatty fish (salmon, sardines)

🔹 3. Magnesium Deficiency (Affects Constipation & Muscle Relaxation)

  • Problem: Magnesium helps relax intestines and draw water into the stool. Most people don’t get enough.
  • Solution: Take Magnesium Glycinate (200-400 mg before bed).
    • Bonus: It also improves sleep and reduces bloating.

🔹 4. Disrupted Gut Bacteria (Dysbiosis)

  • Problem: Your gut bacteria might be imbalanced from stress, restrictive dieting, or overuse of fiber.
  • Solution:
    • Test fermented foods:
      • Start with 1 tbsp yogurt, kefir, or sauerkraut daily
      • Increase slowly over a few weeks
    • Try a probiotic supplement (with lactobacillus & bifidobacterium)

🔹 5. Laxative Dependence (If Used Long-Term)

  • Problem: Frequent laxative use weakens natural bowel function over time.
  • Solution: Reduce laxatives gradually (not all at once) while increasing natural digestion support (fiber, water, magnesium).

Step 2: What You Should Do Next (A Practical Plan)

✅ Fix Your Digestion in 7–14 Days

1️⃣ Change Fiber Type & Balance

  • Reduce raw veggies & increase cooked ones (easier to digest)
  • Add soluble fiber (chia, flax, psyllium, pumpkin, oats)

2️⃣ Increase Healthy Fats

  • Add 1 tsp olive oil per meal
  • Eat 1/4 avocado daily
  • Try fatty fish 2x per week

3️⃣ Improve Bowel Movement Regularity

  • Magnesium Glycinate (200-400 mg at night)
  • Psyllium Husk (1/2 tsp daily, increase slowly)

4️⃣ Reset Gut Bacteria

  • Eat 1 tbsp of fermented food daily (yogurt, kefir, sauerkraut)
  • Test a probiotic supplement

5️⃣ Slowly Reduce Laxatives (If You Use Them Regularly)

  • Replace them with natural digestive boosters above

Final Questions for You:

1️⃣ Do you notice specific foods that make bloating or constipation worse?
2️⃣ Do you drink enough water (at least 1.5-2L per day)?
3️⃣ Do you get bloated immediately after meals or hours later?

🚀 Let me know, and we can tweak this plan to work best for you!

how to fix my yoyo dieting over the last 2.5 years

You’ve done an amazing job maintaining control and avoiding extreme swings. That’s huge because it means we’re working with a stable foundation—now we just need to fine-tune things so your efforts actually pay off without feeling so exhausting.

Key Issues We Need to Solve

From your answers, I see four main roadblocks keeping you stuck:

1️⃣ The “Strictness Trap” & Mental Load

  • You feel like you have to be “100% perfect” all the time.
  • This makes weight management exhausting and boring.
  • When stress happens (travel, life events), things slip slightly, and weight creeps up.

2️⃣ Hunger & Satiation Confusion

  • Your hunger and fullness signals aren’t clear (stomach full but still hungry).
  • Vegetables actually seem to make you hungrier (this is unusual, but possible).
  • You might be eating lower satiety foods without realizing it.

3️⃣ Tracking & Calorie Creep

  • You estimate around 1300 kcal/day but suspect 20% more (which would be ~1560 kcal).
  • That’s very close to maintenance, making fat loss painfully slow and hard.
  • Small unnoticed extras (oil, portion sizes, etc.) could be keeping you stuck.

4️⃣ Sleep & Metabolism

  • Frequent nighttime waking (hunger, bathroom trips) is hurting recovery.
  • Poor sleep = higher hunger hormones + slower metabolism = harder weight loss.
  • Irregular bowel movements might be trapping weight (making real progress invisible).

Next Steps: Smart, Sustainable Tweaks

Here’s how we fix this without more stress or extreme effort.

1️⃣ Give Yourself More Flexibility (Without Losing Control)

  • Let go of 100% strictness. Aim for 85–90% consistency instead of 100%.
  • Introduce “planned flexibility.”
    • Example: If you know travel or stress is coming, increase calories slightly (~150-200 kcal) to reduce hunger.
    • This prevents stress-related overcompensation later.
  • Test a non-logging day. One day per week, don’t log calories—but stick to high-protein, whole foods. See how it feels.

2️⃣ Fix Hunger & Satiation Confusion

🔹 Increase fats slightly (they trigger satiation better than fiber-heavy veggies). Try:

  • More whole eggs instead of egg whites
  • Fatty fish like salmon instead of chicken breast
  • A handful of nuts with a meal
  • A drizzle of olive oil on veggies

🔹 Test different vegetable types

  • If high-fiber veggies make you hungrier, experiment with:
    • Cooked instead of raw
    • Lower fiber options (zucchini, mushrooms, squash)
    • More starchy veg (sweet potato, pumpkin, carrots)

🔹 Try protein/fat-based snacks at night to improve sleep.

  • Test 1 boiled egg or 1 tbsp peanut butter before bed.
  • This may reduce nighttime hunger & frequent waking.

3️⃣ Eliminate Unnoticed Calorie Creep

If your intake is actually ~1560 kcal instead of 1300, small adjustments could get you back into a deficit:
Use a food scale for 2 weeks. (Just to recalibrate your portions—no need to do it forever.)
Watch for "hidden" extras:

  • Cooking oil (even a tiny drizzle = +100 kcal)
  • Nuts/seeds (easy to overeat)
  • Bites and licks (tasting while cooking adds up)
    Try a “caloric anchor” meal:
  • Eat the same high-protein, controlled meal at the same time daily (e.g., breakfast)
  • This keeps at least one meal 100% predictable

4️⃣ Fix Sleep & Digestion to Unlock Fat Loss

Since poor sleep and irregular digestion can “trap” weight, let’s fix both:

Better hydration strategy

  • Stop drinking large amounts of water 1.5-2 hours before bed
  • Spread fluids earlier in the day

Test meal timing for digestion

  • If nighttime digestion is a problem, eat dinner earlier (e.g., 7:30 instead of 9:00)
  • If morning hunger is extreme, test a later breakfast (shift eating window)

Boost fiber variety

  • If your bowel movements are irregular, switch up fiber sources:
    • Add chia seeds/flaxseeds (gentler than pure vegetable fiber)
    • Try fermented foods (yogurt, kimchi) to help gut bacteria

Consider Magnesium Glycinate before bed

  • Helps with muscle relaxation, sleep & digestion

Final Thoughts: Make Weight Loss Easier, Not Harder

Here’s your action plan:
1️⃣ Ease up on strictness – planned flexibility prevents burnout
2️⃣ Change what you eat (not just how much) – test higher-fat options for satiety
3️⃣ Recalibrate your calories with a food scale for 2 weeks – catch hidden extras
4️⃣ Fix sleep & digestion – small tweaks will make fat loss easier

🚀 How do these strategies sound? Anything you’d like to tweak or adjust?

Goal: 60 kg Total Weight with 25% Body Fat

Goal: 60 kg Total Weight with 25% Body Fat

1. Target Body Composition Breakdown

If you weigh 60 kg and have 25% body fat, your breakdown will be:

  • Fat Mass: 60 kg × 25% = 15 kg fat
  • Lean Mass (muscles, bones, organs, water): 60 kg - 15 kg = 45 kg lean mass

2. Your Current Body Composition

  • Current Weight: 70 kg
  • Current Fat Mass: 25.5 kg
  • Current Lean Mass (muscle, bones, etc.): 70 kg - 25.5 kg = 44.5 kg

3. What Needs to Change?

To reach 60 kg and 25% body fat, you need to:
Lose ~10.5 kg of fat (25.5 kg → 15 kg)
Gain ~0.5 kg of muscle (44.5 kg → 45 kg)

4. How to Reach This Goal

Fat Loss Strategy

  • Aim for 0.5 kg fat loss per week (deficit of ~500 kcal/day)
  • This would take about 21 weeks (5 months) to reach 10.5 kg fat loss

Muscle Gain Strategy

  • Since muscle gain while losing fat is slow, prioritize:
High protein intake (~2.0-2.2g per kg lean mass → ~90-100g/day)
Progressive resistance training (3-4x per week)
Strength-focused exercises (compound lifts, progressive overload)

Calorie & Macro Targets

Calories: ~1700-1800 kcal (moderate deficit with strength training)
Protein: ~90-100g
Fats: ~50-60g
Carbs: ~150-180g

My maintenance level calculated by ChatGPT: 1600 kcal/day

help me to find my maintenance calorie needs. 59 year old woman, 167cm, 70kg . 25.5 kg fat, 42.5 kg muscle mass . i go for a 30 min walk every day. i do resistance training for 30 min three times a week at medium intensity. but i work at my desk for about 6 hours daily. my metabolism is on the slower side because i have been calorie restircting more or less efficiently , on and off for 4 years . but i did lose 25 kilos in this way . so my body has probably become quite efficient. Do you need additional information?

ChatGPT:

No, this is a great amount of detail! I’ll calculate your estimated maintenance calories using the Mifflin-St Jeor equation, which is one of the most accurate formulas for estimating Basal Metabolic Rate (BMR). Then, I’ll factor in your activity level and adjust for possible metabolic adaptation due to long-term calorie restriction.

I'll run the calculations now.

Based on your details:

  • Basal Metabolic Rate (BMR): ~1545 kcal/day (energy your body needs at rest)
  • Estimated Maintenance Calories (TDEE):
    • If mostly sedentary (desk job, minimal movement): ~1390 kcal/day
    • If lightly active (including your walks + resistance training): ~1594 kcal/day

Since you have been in a calorie deficit for years, your metabolism may be adapted to a lower intake. Your actual maintenance could be even slightly lower. To find your true maintenance, you could track your intake and weight changes over 2-4 weeks.

Would you like recommendations on how to test and adjust your intake?

Great insight! Waking up really hungry suggests that either:

1️⃣ Your last meal isn’t keeping you full long enough.
2️⃣ Your body naturally has a strong morning appetite, which we can work with.

Let’s dig deeper:

  • What do you eat for dinner? (Protein, fiber, fats, carbs?)
  • Do you have a bedtime snack?
  • How soon after waking up do you eat?
  • Do you wake up during the night feeling hungry?

Based on your answers, we’ll create a tiny habit to smooth out your morning hunger! 😊

Okay! Since you wake up hungry at night and feel really hungry in the morning, we need to:

Reduce night-time hunger so you sleep better.
Ensure your first meal sets you up for steady energy.

Tiny Habit Options for You:

1️⃣ Shift some calories earlier in the day.
→ Try eating a bit more at lunch or afternoon instead of right before bed.

2️⃣ Add slow-digesting fats before bed.
→ A teaspoon of peanut butter or some Greek yogurt could help sustain you longer.

3️⃣ Drink a protein-rich beverage before bed.
→ A casein shake or a warm protein drink might prevent the 4 AM hunger.

4️⃣ Experiment with meal timing.
→ What if you ate dinner slightly earlier and a light snack closer to bedtime?

Your Turn!

Do any of these ideas sound good? Or should we tweak them to fit your style? 😊

i ve tried number 1 it doesnt work for me. i dont like number 3. 2 and 4 are interesting would an egg be good as a nightime snack ?

Yes, an egg could be a great nighttime snack! 🥚

Eggs have high-quality protein and healthy fats, which digest more slowly and may keep you fuller longer. You could try:

  • A boiled egg on its own
  • An egg with a small amount of avocado for extra slow-digesting fat
  • Cottage cheese + an egg (cottage cheese has casein protein, which digests very slowly)

Would you like to test this for a few nights and see how it affects your hunger? Or do you want to brainstorm a few more options? 😊Du:

i'll test theegg and come back to you .thanks !
